How much protein do I need to build muscle?
Protein supports muscle repair and adaptation, but the amount that suits you depends on your body size, usual diet, training, energy intake and health. Research can provide general ranges and show that protein supplementation can help alongside resistance training, yet it cannot replace an individual assessment or the training that supplies the growth stimulus.
Protein works alongside training
Resistance exercise creates the reason for muscle to adapt. Protein provides amino acids that contribute to the repair and building processes around that training. In a systematic review and meta-analysis, protein supplementation alongside resistance training produced average gains in lean mass and strength, with the effect depending on training and baseline intake.
That does not mean a shake is required. Meat, fish, eggs, dairy, soy, beans, lentils, grains and other foods can contribute protein. A supplement can be convenient when food is impractical, but convenience is not the same as necessity.
General evidence is not a personal target
Published recommendations and studies often express protein relative to body mass, but they describe groups and study conditions rather than a rule for every adult. A person changing body weight, training volume, food preferences or medical treatment may need a different conversation from an athlete in a controlled trial.
If you have kidney disease, are pregnant, have a history of disordered eating, or have been given dietary advice for a health condition, ask a qualified clinician or dietitian before changing protein intake substantially. General fitness content cannot account for those situations safely.
Spread workable protein choices through the day
For many people, the practical problem is not a lack of mathematical knowledge but meals that contain little protein until dinner. Look at breakfast, lunch, snacks and the meals after training, then add foods you would genuinely eat. Greek yogurt, tofu, eggs, beans, fish, chicken, cottage cheese or fortified plant products may fit different routines.
You do not need to make every plate identical. A pattern with several protein-containing meals is easier to maintain than saving the entire target for one late meal, especially when work or appetite becomes unpredictable.
Keep timing in proportion
A meta-analysis on protein timing found that the apparent benefit of a narrow post-workout window became less clear once total protein intake was accounted for. That does not make post-workout food irrelevant; it means the total day and consistent training deserve more attention than panic about minutes on a clock.
Eat after training when it suits your schedule and helps you recover, but do not turn a missed shake into evidence that a session was wasted. A regular meal later that day can still be part of a sound routine.
