# How much protein do I need each day?

> A practical way to think about daily protein needs, ordinary meals and the limits of a generic number.

The RDA reference for adults is 0.8 grams of protein per kilogram of body weight per day, but it is a baseline reference rather than a universal fitness target. Body size, age, training, energy intake, health and the rest of the diet all matter. Research can guide a conversation, but it cannot turn an average from a study into a personal prescription.

## Start with the job protein does

Protein supplies amino acids used throughout the body, including in muscle repair and adaptation after resistance training. People who train regularly or are changing body weight often ask about it because food becomes part of the recovery picture, not because protein is a separate fitness trick. The protein and resistance-training meta-analysis found average benefits when additional protein was paired with training, especially where intake had room to improve.

That finding does not make a shake compulsory or turn one meal into a test of commitment. Eggs, dairy, fish, meat, soy, tofu, beans, lentils, grains and fortified foods can all contribute. The useful choice is a pattern of foods you can afford, enjoy and prepare often enough that it survives a normal week.

## Why a personal target needs context

Published protein figures are often expressed relative to body mass, but they describe groups studied under particular conditions. The 0.8 grams-per-kilogram RDA is a reference point for adults, not a rule that makes every higher intake better. A smaller sedentary adult, an older adult, a person training hard, someone eating less while losing fat and someone managing a medical condition may have different needs. Total food intake also matters because a lower-energy diet can change how satisfying and practical a protein pattern feels.

For resistance training, Morton and colleagues found a meta-regression breakpoint of about 1.62 grams per kilogram per day for additional fat-free-mass benefit from protein supplementation, with a wide 95% confidence interval of 1.03 to 2.20. That is an average result across studies, not a ceiling or a target for every lifter. It is most useful as a reason to look at your whole diet and training rather than chase a precise decimal.

If you have kidney disease, are pregnant, have been given a therapeutic diet, or find food rules triggering, take advice from a registered dietitian or clinician before making a large change. A general guide cannot see medication, symptoms, laboratory results or an eating-disorder history that should shape an individual recommendation.

## Build protein into meals you already eat

Look at the meals that happen most often rather than designing a different menu for every day. Breakfast might include yogurt, eggs, tofu or milk; lunch may be a sandwich, beans with grains, leftovers or fish; dinner can use the same foods without making the plate look like a bodybuilder meal. A snack can help when long gaps make dinner carry the whole day.

A rough record can expose a pattern that memory hides. Many people discover that they eat most protein at dinner and very little before it. That observation is useful because it points to a practical change, such as adding a protein source to breakfast, instead of treating the day as a pass or fail score.

## Keep supplements and timing in proportion

Protein powder is food in a convenient format. It can be helpful after a rushed workout, during travel or when appetite is low, but it is optional. Whole foods bring other nutrients and may suit you better at many meals. The research does not support panic if a shake is unavailable after training or a meal lands later than planned.
